Home Exercises for Back Pain Relief

Simple, effective exercises you can do at home to relieve back pain and prevent recurrence.

Back pain affects a significant proportion of Malaysians, often caused by prolonged sitting at work, poor posture, or lack of regular exercise. While professional physiotherapy is recommended for persistent or severe back pain, these gentle exercises can help manage mild symptoms at home.

Important: Stop any exercise that causes sharp pain. These exercises are for general guidance only and should not replace professional physiotherapy assessment and treatment.

1. Cat-Cow Stretch

Start on your hands and knees. Slowly arch your back upward (cat) while tucking your chin to your chest, then lower your back while lifting your head and tailbone (cow). Repeat 10 times, moving slowly and smoothly with your breathing.

2. Knee-to-Chest Stretch

Lie on your back with both knees bent. Slowly bring one knee toward your chest, holding behind your thigh. Hold for 20-30 seconds, then switch legs. Repeat 3 times each side. This stretches the lower back and hip muscles.

3. Pelvic Tilts

Lie on your back with knees bent and feet flat on the floor. Gently flatten your lower back against the floor by tightening your abdominal muscles. Hold for 5 seconds, then relax. Repeat 10 times. This strengthens core muscles that support your spine.

4. Bridge Exercise

From the same position, squeeze your glutes and lift your hips off the floor until your body forms a straight line from shoulders to knees. Hold for 5-10 seconds, then slowly lower. Repeat 10 times. This strengthens the posterior chain muscles.

5. Child's Pose

Kneel on the floor, sit back on your heels, then fold forward with your arms extended in front of you. Rest your forehead on the floor and breathe deeply. Hold for 30-60 seconds. This gently stretches the entire back.
